The brain gradually memorises these signals and begins to associate them with sleep, making falling asleep easier.
The environment in which a person sleeps also plays a crucial role. When sleeping during the day, light is the greatest enemy. Blackout curtains or a quality sleep mask are in this respect almost essential. Room temperature is equally important - the ideal sleep temperature is around eighteen to twenty degrees Celsius. Noise is another factor that can at least be partially eliminated using earplugs or white noise machines, which drown out disruptive sounds from the surroundings.
Diet and caffeine play a surprisingly large role in the whole equation. Many night shift workers rely on coffee as their basic fuel, which is understandable - but the timing of caffeine determines whether a person can even lie down after a shift. Caffeine has a half-life of approximately five to six hours, meaning that a cup of coffee consumed an hour before the end of a shift will still be active in the body at the time when the person should be sleeping. Experts recommend cutting off caffeine at least four to six hours before planned sleep. Heavy meals rich in fats and sugars immediately before sleep also disrupt its quality, because the digestive system remains active and the body cannot fully switch into recovery mode.
Movement and physical activity are another powerful tool. Regular exercise demonstrably improves sleep quality, shortens the time it takes to fall asleep, and extends the deep phases of sleep. Timing is important, however - intense training immediately before sleep can have the opposite effect and actually activate the body. The ideal is to exercise when a person is naturally most alert, that is, shortly after waking or when they are beginning to prepare for a work shift.
Proper management of light as a tool for resetting biological clocks is a chapter in itself. The scientifically supported method of so-called phototherapy, meaning exposure to intense light at the right time, can help the body adapt to a new rhythm. Night shift workers who want to shift their sleep cycle to later hours can use special lamps simulating daylight immediately after waking. Conversely, on the way home after a night shift, sunglasses with a blue light filter help slow the suppression of melatonin and make it easier to fall asleep after arriving home.
Melatonin in supplement form is another topic that deserves attention.
